How Much Protein You Actually Need (and How to Hit It Without a Spreadsheet)
The real protein numbers — 0.8 g/kg as the floor, 1.2–1.6 g/kg if you train, about 0.4 g/kg per meal — plus a food table and a calculator so you can skip the arithmetic.

Let's put the numbers up front, because most protein articles make you scroll for them. The recommended dietary allowance is 0.8 grams per kilogram of body weight per day — that's the floor, the amount that prevents deficiency for most healthy adults, not an optimum. If you do resistance training or serious exercise, the research points to 1.2–1.6 g/kg, with a 2018 meta-analysis in the British Journal of Sports Medicine finding that muscle and strength gains plateau around 1.6 g/kg per day. Adults over 65 do well at 1.0–1.2 g/kg according to the PROT-AGE expert group.
For a 70 kg (154 lb) person, that's a range of roughly 56 grams a day at the floor up to about 112 grams if they train hard. Per meal, a practical upper target is about 0.4 g/kg — around 28 grams for that same person — spread over three or four meals. Those five numbers are most of what you need to know. Everything below is about turning them into food.
The mistake hiding in a normal day
Most people I compare notes with eat protein in a lopsided pattern: nearly none at breakfast, a modest amount at lunch, then a huge pile at dinner. The daily total might even look fine. The distribution doesn't.
This was exactly my pattern for years, and what finally fixed my 3 p.m. crash was boring: protein at breakfast. Not a new supplement, not a productivity system — eggs, or Greek yogurt, or leftover chicken on toast like a barbarian. The morning hunger quieted down, the pre-lunch cracker raid stopped, and the afternoon got noticeably flatter in the good way. Since the per-meal research suggests your body makes best use of protein in moderate doses across the day, front-loading nothing and back-loading everything is the one pattern worth actively breaking.
What the gram targets look like as actual food
Abstract grams are useless at the grocery store, so here's a reference table I wish someone had handed me earlier. Values are typical and rounded — brands and cuts vary.

Two things jump out. First, hitting ~25–30 grams at a meal usually takes one anchor food (chicken, tuna, tofu, yogurt, lentils) plus a supporting one — peanut butter alone won't carry breakfast. Second, plant sources absolutely get there; a cup of lentils plus grains and vegetables is a legitimate protein meal, not a consolation prize.

Ranges assume healthy adults. Kidney disease, pregnancy, and some medical conditions change protein needs — those call for a clinician or registered dietitian, not a calculator.
Treat the output as a target zone, not a pass/fail line. Landing in the neighborhood most days beats hitting it exactly twice a week.
Who genuinely needs more
Two groups deserve a specific mention. People who train — lifting, sports, hard physical work — benefit from the 1.2–1.6 g/kg range because training creates repair work for protein to do. Beyond ~1.6 g/kg, the meta-analysis evidence says extra protein stops adding measurable muscle, which is a polite way of saying the giant-shaker-bottle lifestyle is mostly expensive.
Older adults are the quieter case. From our 60s onward, the body becomes less responsive to protein, and muscle loss accelerates if intake stays at younger-adult levels. The PROT-AGE recommendations of 1.0–1.2 g/kg for healthy people over 65 exist precisely because the old RDA runs thin here. If you're cooking for aging parents, this is one of the highest-leverage things to know.
More is not a strategy
I want to be honest about the ceiling, because protein marketing is relentless. Once you're comfortably in your range, extra protein doesn't convert into extra energy, extra muscle, or extra virtue. It mostly crowds out vegetables, fruit, and whole grains — the parts of the plate doing the fiber work. One honest caveat on the evidence: the per-meal figure (~0.4 g/kg across about four meals) comes from research focused on muscle-building, and the science of meal distribution is younger and softer than the daily-total science. I follow it because it's low-cost and matches how satiety works, not because it's iron law.
Making it automatic
The habit that survives is a question, not a plan: before eating, ask "where's the protein on this plate?" If the answer is nowhere, add one thing — eggs to the toast, chickpeas to the salad, yogurt next to the oatmeal. That's the entire system. Pair it with a glass of water, since mild dehydration mimics hunger and fatigue often enough to be worth ruling out, and stack it onto meals you already eat rather than inventing new ones — the approach from tiny habits that stick applies directly here.

A day that hits the numbers without trying
To prove the targets aren't exotic, here's an unfussy day for our 70 kg example person aiming at the middle of the range. Breakfast: two eggs on whole-grain toast with a cup of milk — about 26 grams. Lunch: a wrap with a can of tuna, salad, and olive oil — about 28 grams. Snack: an apple with a small handful of almonds and a cup of yogurt — about 14 grams. Dinner: a palm of chicken or 150 g of tofu with rice and roasted vegetables — 20 to 30 grams.
That's roughly 90–100 grams, comfortably inside the training range, and nothing on the list is a specialty product or costs more than ordinary groceries. The vegetarian swap — lentils for tuna, tofu for chicken, an extra cup of yogurt or soy milk somewhere — lands within a few grams of the same total. The numbers sound demanding right up until you see them as food.

How much protein do I need per day in grams?
Multiply your weight in kilograms by 0.8 for the minimum, or by 1.2–1.6 if you exercise regularly. A 70 kg adult lands between 56 and 112 grams depending on activity. Healthy adults over 65 should aim for roughly 1.0–1.2 g/kg, which is 70–84 grams for that same body weight.
Can your body only absorb 30 grams of protein at once?
Not exactly — the "30-gram limit" is a myth in its strong form. Your body absorbs it all; the question is how much gets used for muscle-building at once. Research by Schoenfeld and Aragon suggests about 0.4 g/kg per meal is a sensible practical ceiling for that purpose, which happens to be near 30 grams for many people. Larger servings aren't wasted, just less efficient for that specific job.
Is a high-protein diet bad for your kidneys?
For healthy people, intakes in the ranges above have not been shown to harm kidney function. If you have kidney disease or reduced kidney function, protein targets genuinely change and can go the other direction — this is a conversation for your clinician, not a blog.
